Our bodies make collagen from the nutrients in our diet. Unfortunately, aging reduces our ability to produce collagen. At the same time, aging and environmental factors like smoking, excess sugar intake, and sun exposure gradually break down existing collagen stores.

We don’t know exactly how collagen supplements can help minimize these effects. However, experts believe they help replenish the raw materials needed to build collagen while also stimulating collagen production.

It’s also important to know that collagen is not a complete protein. It lacks one of the essential amino acids, tryptophan. This means you shouldn’t rely on it as your main protein source. Combine collagen with a diet rich in other protein sources like dairy, fish, chicken, eggs, or vegan-friendly options.

How to choose the best collagen powder

Consider the following when choosing the best collagen powder supplement:

  • Your goals: For general skin health, look for options with at least five grams of type I and III. For joint health, find one with a higher dose (10-15 grams) that includes type II collagen, if possible.
  • Collagen form: Hydrolyzed collagen, also called collagen peptides, is the best option. In this form, the larger protein bonds have been broken into smaller, easier-to-digest components, which improves the amount your body absorbs. Hydrolyzed powders also dissolve best in liquids, making them easy additions to your favorite beverages.
  • Collagen source: Bovine sources (e.g., from cows) are the most studied. However, recent reviews suggest fish sources may be best for improving skin hydration. Whichever you choose, look for full transparency in how ingredients are sourced. Grass-fed, organic, and sustainable options are often preferred.
  • Ingredient quality: Look for options with minimal, high-quality ingredients—supplement brands often stuff extras into their products you don’t want or need. Choose brands that avoid artificial ingredients or untested bonus ingredients.
  • Third-party testing: Choose a product that has been tested by a third-party lab for ingredients and potential contaminants so you know what you’re getting.
  • Cost and taste: Most studies show that collagen supplementation takes eight weeks or longer to show positive effects. Choose an option that you enjoy, and that fits into your long-term budget.

Benefits of collagen powder

Research around collagen’s potential benefits is ongoing. Although much remains to be understood, small studies suggest promising applications in various areas of the body.

Skin, Hair, and Nail Health

The most common reason people want to take collagen supplements is to improve the appearance of their skin, hair, and/or nails.

A 2023 review examined collagen supplements’ effects on skin aging across 26 studies, which included 1721 men and women aged 21 to 65+. ( 3 ) The study findings indicated that participants taking oral collagen supplements saw greater improvements in skin hydration and elasticity than their counterparts who received placebo treatments.

Improvements were seen despite the source of collagen (e.g., bovine vs. chicken vs. fish); however, those who took the supplement longer (more than eight weeks) saw the greatest improvement. Dosages ranged from 0.4 grams to 12 grams.

As for hair and nails, one small study of 88 people noted improvements in hair thickness among participants taking 450mg of collagen supplements from eggshell protein. No improvements in nail health were observed, though an older study of 22 participants found 2.5 grams of collagen improved nail strength. ( 23 , 24 )

Joint Health

As a key component of cartilage and ligaments, collagen may help improve joint health and function.

A comprehensive review of 12 studies revealed that individuals who supplemented with 5 to 15 grams of collagen over a span of 12 to 24 weeks reported reduced joint pain during exercise and decreased reliance on alternative therapies. Moreover, the review observed increased collagen production during exercise, particularly at doses of 15 grams. ( 4 )

A more recent review examining the impact of various collagen forms on joint health found that participants reported less joint pain after six months of consuming hydrolyzed collagen supplements at a daily dosage of 10 grams. ( 5 )

Bone Health

Cartilage is abundant in bones. The natural slowing of collagen production during aging may contribute to losses in bone density, increasing the risk of fractures and osteoporosis.
A small 2021 study showed long-term supplementation of collagen in a 5 gram daily dose helped reduce bone mineral density losses in post-menopausal women. The researchers think collagen might be helpful for keeping calcium in your bones and affecting how bone cells work. ( 25 )
